Fit at 70: How Strength Training Keeps You Young

A sports medicine specialist is unequivocal: it is possible – provided the right levers are adjusted now.

The body ages, of course – but we can influence to a considerable extent how much it does so. A leading preventive medicine specialist explains why muscles offer the best protection against the ailments of ageing, how training should evolve over the decades and why even people who have had a heart attack or are aged 75+ can still gain enormously.

Why muscles are the real fountain of youth

We lose muscle mass with every passing year. At first, it is barely noticeable; later, the changes become obvious: climbing the stairs takes more effort, a crate of water feels heavier and balance becomes less steady. This is precisely where Professor Martin Halle, a preventive medicine specialist and sports cardiologist, focuses his approach.

For Halle, the greatest enemy of ageing is not wrinkles or grey hair, but the gradual loss of muscle. Strength training acts as an antidote: it challenges muscle fibres, stimulates repair processes and conditions the body to cope better with strain. Remarkable improvements in performance are possible through intelligently managed training, even after serious illness such as a heart attack.

Five stages of life – and what the body needs at each one

The professor consistently considers training in terms of life stages. After all, an 18-year-old needs something different from a 68-year-old woman. His broad framework consists of five phases, each with its own priority.

Phase 1: Childhood and adolescence – play, be active and build foundations

Until roughly the age of 20, the body grows almost by itself. Muscles contain many highly active satellite cells – a kind of repair crew that rebuilds and strengthens muscle fibres. From a sports medicine perspective, this period is a gift.

Nevertheless, Halle and his colleagues caution against starting strenuous “pumping” with heavy weights too early. The growth plates in the bones have not yet fully closed. Excessive pressure can do more harm than good.

That said, children and teenagers should be physically active a great deal, without performance pressure. Activities that develop several abilities at once are particularly suitable:

  • Ball sports such as football, handball or basketball
  • Gymnastics and climbing
  • Swimming and athletics
  • Dancing, parkour and skateboarding

This develops mobility, coordination, basic strength and endurance – a package that continues to pay off decades later.

Phase 2: Ages 20 to 35 – make the most of the power window

During these years, the body is operating at full capacity. Muscle builds quickly, recovery from exertion works well and the cardiovascular system is resilient. Those who take strength and endurance training seriously now create reserves for later life.

Halle advises making muscle training a fixed part of the routine, as natural as brushing your teeth. It does not have to mean joining a gym: squats, lunges, press-ups and planks can all be done at home without equipment.

A simple rule of thumb is helpful:

  • 2–3 strength-training sessions per week (whole body)
  • 2 endurance sessions (for example running, cycling or swimming)
  • Everyday “small changes”: take the stairs instead of the lift, walk short journeys and cycle rather than drive

Phase 3: Ages 35 to 55 – halt the decline and retain speed

Natural muscle loss begins from the mid-thirties onwards. The fast, powerful Type II muscle fibres are particularly affected. They are responsible for jumping, sprinting and getting up quickly – exactly the abilities needed in everyday situations and to prevent falls.

Here, Halle recommends a shift in thinking: move away from relying solely on long, easy jogs and towards short, intensive stimuli. Suitable options include:

  • Higher-intensity strength exercises performed for a short time
  • Interval training while running or cycling (for example 30 seconds faster, 60 seconds easy)
  • Everyday movement performed deliberately powerfully, such as climbing stairs briskly

People with existing health conditions – such as high blood pressure or a previous heart attack – should not use them as an excuse. On the contrary, they can benefit particularly strongly when training is medically supervised and moderately dosed. The heart learns to handle exertion, blood vessels remain more elastic, and muscles protect the joints and back.

Phase 4: Ages 55 to 75 – preserve muscle and protect independence

This age group often determines just how independently the following decades will be lived. Although muscles become somewhat less responsive to training, that response does not disappear. Every session still provides a biological stimulus.

“The difference is noticeable in everyday life: people who train regularly in their mid-sixties can usually rise from an armchair without help – those who do not train struggle with exactly that.”

Halle recommends demanding but adapted strength training. In other words, exercises may be challenging, but they must suit the individual’s capabilities. Good choices include:

  • Bodyweight training, such as chair squats and wall press-ups
  • Resistance bands and light dumbbells
  • Balance exercises, such as standing on one leg while brushing your teeth
  • Two to three sessions a week, with recovery breaks in between

The benefits extend far beyond “stronger legs”: metabolism becomes more stable, blood sugar can be managed more effectively and blood pressure may fall. The liver, heart and brain also benefit from active muscle tissue.

Phase 5: Age 75 plus – keep moving rather than declining cautiously

Many people believe that once they reach 75, it is too late. Sports medicine specialists take a different view. Studies show that intensive muscle work can make day-to-day life much easier even at an advanced age: hospital stays are shorter, falls are less frequent and independence lasts longer.

Sports education specialist Christine Joisten often points to dancing: it works the legs and core, improves balance and coordination, and brings people together. Social contact in particular acts as a protective factor against loneliness and depressive moods.

Important principles at this stage are:

  • Regularity before intensity – short sessions more often are better than hard sessions rarely
  • Plenty of variety: walking, cycling, dancing and light strength training
  • Safety comes first: wear good shoes, choose a stable environment and, if in doubt, begin with supervision

What an ideal weekly programme can look like

What does this mean in practical everyday terms for anyone working towards being “fit at 70”? A broad guide can help structure the week.

These figures are not rigid instructions, but a framework. Anyone with health restrictions should speak to their GP or cardiologist before starting – particularly if cardiovascular disease, diabetes or joint problems are involved.

  • Too much, too soon: Going flat out after years without sport often leads to injury or frustration.
  • Endurance only, no strength training: Jogging alone does not prevent muscle loss; targeted muscle work is required.
  • Inconsistency: Three weeks at full pace followed by two months off achieves far less than smaller, steady sessions.

A sensible start means beginning gently and increasing the workload a little every two to three weeks. A club class, a rehabilitation exercise group or a few sessions with a qualified trainer can be useful.

What terms such as “interval training” and “Type II fibres” mean

Many sports medicine recommendations use technical terms that initially sound complicated. Two of the central concepts are actually quite easy to understand:

  • Interval training: Alternating short, intensive periods with calm recovery periods. For example: walk briskly for 1 minute, walk easily for 1 minute, and repeat this 10 times in succession.
  • Type II muscle fibres: The “fast-power” fibres. They enable you to jump up quickly, catch a bus or recover from a stumble. Without training, they are lost early, but they can be targeted specifically – through strength-focused exercises or sprints, for example.

Anyone with a basic understanding of these mechanisms can manage their training more effectively. The aim is not to give sports science lectures, but to provide the right stimuli.

More than fitness: what regular training also changes

Most people associate being “fit at 70” with muscles, the heart and lungs. Yet the effects go much further: sleep quality improves, stress hormones decline and mood becomes more stable. Many people report feeling more focused and experiencing less pain when they train regularly.

In practical terms, this means that anyone who brings strength and endurance training into daily life now, whatever their age, is investing not only in their ability to climb stairs in the future, but in quality of life on many levels – physical, mental and social. That is the opportunity to still feel a good deal like 30 at 70.
